Dynamic Mobility, Activation & Warm-Up

Band Distracted Perfect Stretch x 60 seconds per side
Wrist Stretch x 30 seconds per side
Deep Squat Progressions x 5 reps

and then …

Glute Activation Warm-Up x 20 seconds on the rack/20 seconds for 2 sets per side

Straight into …

Banded Monster Walks x 20 steps forward/20 steps backward
Banded Lateral Walks x 20 steps each direction

and then …

Three rounds of:
Assault Bike x 10 calories
Goblet Squats x 10 reps
V-Ups x 10 reps

A.
Every 3 minutes, for 15 minutes (5 sets):
Front Squat x 5 reps

*Sets 1-3 @ 70% of 1-RM Front Squat
*Sets 4-5 @ 75% of 1-RM Front Squat

B.
Every 90 seconds, for 6 minutes (4 sets):
Muscle Clean x 2 reps
*Focus on getting the elbows down and around the barbelll

and then …

Every 2:00, for 16 minutes (8 sets):
Hang Clean off Blocks x 1 rep
*Sets 1-2 @ 70%
*Sets 3-4 @ 75%
*Sets 5-6 @ 80%
*Sets 7-8 @ 83%

and then …

Two sets of:
4-Position Halting Clean Deadlift x 2 reps @ 90-100%
*Halt for 2 seconds at the following positions:
Mid-Shins
Mid-Patella
Mid-Thigh
High-Hang

Please focus on positioning. Here are a few things I am looking for:
*Acceleration of speed on the bar. It should reach max speed when the bar gets to your hips
*Weight moves from mid-foot to heels
*Fast elbows

C. Did 4 rds. Kept run at 1:45 pace and PU were 42-31-25-25. I know more than 100 but felt good and need practice.

C. Done w/strict pull-ups (did a lot of butterfly on Saturday and wanted to take it easy on ROM). 7 rounds: 20/13/10/10/10/10/20 = 93. First 6 rounds UB and in 7th just did a bunch until the clock ran out.

C. 14:47 35/30/22/13. Was trying for 3 rounds, but didn’t get enough done round 1, and round 3 was a bit challenging! Running not exactly fast, but was really trying to push pull-ups.

Always have had a false grip when I have done my gymnastic movements on the rig, today I switched to a full grip to try and be more efficient. It’s gonba take a little bit to get use to but I think I will do better using it

b: 95/105/115/115…125/130/135/140/4×145…all power no squat (see above)…2 sets @ 205
C: 5 rds plus 500m ski erg…all rounds with ski erg (knee)…12-13-15-13-12 65 strict pull ups since butterfly and kip are especially difficult with this shoulder
D. 45#/purple bands/25# ball

A. Stayed at 70% for all sets since I really haven’t been lifting/squatting. B. Stayed at 75% for these. Did 2 reps at a lighter weight for the halting DL. C. I think I did this workout in 2010 and had to use a band for pull-ups. Kinda surprised and happy with today. Got to 100 in 4 sets. 27,53,76,100. All butterfly until 93, then hung on for dear life with 7 kips. 13:04 in regards to time.
