Mobility & Activation
10 minutes of low-intensity Assault Bike or Jogging @ 70%

Followed by. . .

Hip Mobility Drills

Followed by…

Thoracic Mobility Drills

Followed by…

Two sets of:
30 seconds of Assault Bike @ 80-85%
Banded Good Morning x 15-20 reps
Rest 60 seconds
30 seconds of Assault Bike @ 80-85%
Rocking Box Bridges x 6-8 reps (slow and controlled)
Rest 60 seconds
30 seconds of Assault Bike @ 80-85%
Goblet Squat x 15 reps (Light)
Rest 60 seconds

A.
Finish with:
20/15 Calorie Assault Bike @ 70%
30 seconds Rest
15/10 Calorie Assault Bike @ 80%
30 seconds Rest
10/7 Calorie Assault Bike @ 90%

Increase pace through this piece.

B.
Three rounds at desired event pace of:
4 Dumbbell Thrusters (50/35 lbs)
6 Toes-to-Bar
12 Double-Unders

Perform movements and transitions at “game speed,” ensuring that you can “feel” the pace of the event. Then be ready to replicate it when you hear “3,2,1,GO!”

Rest 5-10 minutes, and then…

Complete as many rounds and reps as possible in 20 minutes of:

Felt not too bad breathing wise and tried keeping my heart rate down. Feel like I can get 20 rounds should I take 1 deep breath less before every movement. ?
Redo on Monday to get that 20 rounds!

20+3 (683) goal was 20 so happy with this!
A couple trips on du but mostly pretty smooth although heart rate was up there by the end
I think I could have been quicker putting down and gathering the dbs, marking the floor, and not doing 2 single unders before every du round

20.2 = 350RX @ 32 weeks. Moved slowly and safely through movements to hit my goal of 10 rounds and felt great the whole time!

C. 20 rounds + 9 reps (689). Overall I’m okay with it if a little “meh” because I felt like I was babying myself towards the end. My goal was 20 minimum. Didn’t chalk up once though! ?

Warm up done
19 rounds even – I am 5 months post shoulder rotator repair and Labral tear. I also only have one 50 # dumbbell but i have another dumbbell bar that I can load up to be 50 pounds. Felt really awkward the entire time so the dumbbell movements were pretty slowed down. Plus my shoulder isn’t quite 100% so I’m still moving slower overhead movements. Everything went unbroken though. Had to set my rope out in the street cause I can’t do double unders in the garage. Not to upset with my score considering….

Be safe with that uneven load. Particularly with your previous shoulder tear! Great to see you were able to hit this and make it through unscathed. Now to get another 50lb dumbbell!

Rx – 22 +4, felt really good through the whole workout. Got a little winded at the end but overall happy with my score.

Honestly think it was just not knowing what round I was on. I videoed myself and counted after, think had I known maybe could have moved a bit faster picking up DBs.

C. Rx: 18+10. 622 reps. It was all about transitions and keep the heart rate under control. Cold still bothers me, couldn’t breathe properly through my nose… oh well… Tried to keep a steady and aggressive pace and that’s what I could get. Happy I did every round unbk. Still need to get a better cardio but I can clearly see a big progress. Thank you, coaches, for a great programming!

Hello!
A: Rehab for the elbow + Warm up done
B: Done
C: 20.2 – 15 rounds + 10 reps (520 reps). A win for me considerIng my actual physical condition (elbow recovering + a mild cold), I paced well but the weight is heavy for me. Strength is still a limiting factor, but I’m seeing progress. Cardio was fine. I’m happy with my effort and grateful that my head is always stronger than my body ?.
