Supinated Barbell Rows & Heavy dips
Every minute, on the minute, for 8 minutes:
5 Barbell Rows + 5 Stationary Dips
Barbell Rows
Max weight for 5 reps – supinated grip
Make sure you use ET on this. That means biceps (long head), latissimus dorsi, NO TRAPS, and internal obliques and glutes medius. You need to go heavy, if you can do 5 reps throughout the workout, the weight was too low. By the end you should only be able to do 3 reps correctly.

Dips
Max weight for 5 reps
This is a press, so normally internal torque, but I want you to use external torque to target the lateral head of the triceps. This will disengage your pec major to a degree, this is a trade-off to work on tricep strength.
Key points
Use bars not rings. The rings would require stabilization and thus the pec major. This is not what we are after here.
Use weight around your waist and put the weight behind you, not in front. This will target the triceps even more (I got that one from the Chinese Oly lifters)
External torque means strength. Go heavy. Not everyone can do this with weight and that’s ok. If that’s you just make sure you gage correctly so that you can do a max 5 reps strength exercise
External torque means internal obliques and rectus abdominis. Use both on the way up.

Rope Pulls x 25 meters + Dumbbell Bench Presses x 12-15 reps
Rest 90 seconds

Every minute, on the minute, for 5 minutes:
Side-Delt Raises & Biceps Curls x 5 reps each

Go heavy, 5 reps should be the max you can do. Make sure you stay in External Torque.
Biceps Curls
You can use a barbell, in which case you want a wide grip, or dumbbells. I like kettlebells. Just make sure you crank in ET. If your wrists bend it is absolutely normal.

C: Off rower in 1.19. Finished burps at 4.19? Then stopped. I tried cleans beforehand and my elbow wasn’t happy.

Bad week to be short on time. Only 45 minutes to train today so just hammered away at the snatch work. A. 115/135/135 B. 135/145/155/165/175/185/195/200f/200f/200 (97%!) haven’t hit 200 in years! Everything leading up to it to felt great. Snatches are feeling good right now. Barely missed the first one. Launched the second one! Not sure what happened but obviously I pulled it perfectly for once and the bar flew up so fast that it surprised me and I missed it! Now if only I can replicate that! A/B – Worked Power Snatch up to 155#.
C – 5:41 (6:02 in August) @135#. Got to barbell at 3:23. HPCs got crappy quickly. 10/5/4/3/3/3/2. Last time did 5 sets of 6. Tried to go bigger this time. Bad idea. Looks like I’m better in smaller sets.
D – Done. Found a cool way to do banded march. Fastened band in weight belt and looped each end around the heel of each foot. Way nastier. My glutes were numb. Chinese rows done 155#.
Ohhh I like that for banded marches!! Nice improvement on the conditioning!

B. Worked up to 145#. Missed 150# 3 times. (155# is my 1 RM).
C. 5:05 min (8/29 5:39) Felt good. 1:30 row, bar facing burpees, 15/10/5 Hang Cleans.

B. Snatch PR day didn’t happen for me, just one of those days. only got to 135#, and failed about 10X @ 140# (I was a little frustrated, so I just kept going).
C. 5:23 only used 95#, due to the pressure in my elbow. (Worse today than yesterday).
