Primary Strength Session
A.
Two sets of:
30 Second Side Plank (left)
30 Second Scapular Circles from Push-Up Position
30 Second Side Plank (right)
30 Second Supinated-Grip Hang from Pull-Up Bar
Rest 30 seconds
12 Alternating Bowler’s Squats
12 Alternating Cossack Squats
12 Band Pull-Throughs
Rest as needed

B.
Every 2 minutes, for 6 minutes (3 sets):
Press in Split Jerk Position x 5 reps

C.
In 25 minutes, build to a 1-RM Split Jerk

D.
Take 25 minutes to build to today’s 1-RM Back Squat

Let feel dictate loading. This is not intended to be a day on which you will hit a new 1-RM PR, but if you feel good, keep adding load and don’t be afraid to surprise yourself with a new PR.

Primary Conditioning Session
Every minute, on the minute, for 30 minutes:
Minute 1 – 10/7 Calorie Row + 10 Burpee Over the Erg
Minute 2 – 10/7 Calorie Assault Bike + 30 Heavy Rope Double Unders
Minute 3 – Rest

Dumbbell Skull Crushers x 10-12 reps @ 20X1

Banded Overhead Triceps Extensions x 30 reps @ 20X0
Rest 90 seconds

C.
Three sets of:
Pallof Press x 10 reps @ 2020
Rest 30-45 seconds
Side Plank x 45 seconds each side
Rest 30-45 seconds
Ab-Wheel Rollouts x 6 reps
(slow and controlled…the slower, the better)

Row 5000 Meters

Run 1600 Meters @ 90% of 1-Mile Pace

Primary Conditioning:
Done. After two rounds scaled to 7/7, 5/25 with heavy rope. After I was finished I was frustrated for not trying to hit the numbers for longer.

Strength:
Built to 150 for jerk, not a PR
Built to 195 for back squat, ties PR, pretty happy here considering my quads are still sore from Murph

Conditioning:
Happy about this one, made it through entire EMOM with 7 cals row + 10 burpees and made 6 rds of the bike at 7 cals before having to scale to 5 cals + 30 DUs.

12hr Night shift sucks! 1RM Jerk was not that great, also I had to take it from the floor which sucked a little. My nutrition is good but I’m just lacking in sleep. But I PR’d my back squat and am super stoked to be apart of the 300lbs club! I felt like I even had one more in me at the end but only had 2 min left. Session two Got to the gym at 7:45 pm and was pretty much over it by the time I got warmed up Openers and activation Snatch press from receiving Snatch balance Snatch up to 225 my shoulder has been bugging me the last few days so going to take it easy this week. *Still dont really feel like myself after Murph. Surprised I could hit these for PR’s but that’s it for today my body and mind needs to rest it’s been a rough week.

worked up to 315lbs split jerk
Worked up to 365 lbs squat. Which was heavy today.
Conditioning: did Rx but took a few seconds longer most times so just had less rest in 3rd min. Happy to be able to keep it going for 10rds. Going to do 5000m row tmrw morning.

C. PR to 305#, then 315# and almost 325# which I could’ve gone again for it but just thought I’d save that for next time ?.
D. Only 335# today but still good!
Conditioning:
Woof. Scaled to 7 burpees and 15 DU heavy after 1 round and even took round 6 off. Little bit rough but made it through fine should’ve scaled immediately!
Rowing:
19:07. Wow this was super painful. 1:55 average for the entire time. 1:51 for last 750 and 1:42 for last 250

Emom done did 1 round rx’d then scaled the bike to 8 cals. I finished just under or slightly over the second minute each round, burpees are getting better. Ready for tomorrow’s rest day!

Conditioning:
EMOM Done. Had to scale Cals to 5 rather than 7 to keep the intervals under a minute. Wanted to stick to the workout stimulus.

Solid RPMs and Cal/hr pace throughout and UB fast Burpees and DUs. Finished each round between :47-:52

Banded March/Banded Pull Throughs Done.

Dumbbell skull crushers at 20lbs, Banded triceps extensions done.

Palloff Press, :45 side Planks and Rollouts Done.
