OFF-SEASON

Dynamic Mobility and Activation
Three sets of:
Foam Roll T-Spine Stretch x 10 pulses
Hawaiian Squats x 6-8 reps per leg

and then . . .

Dumbbell Z-Press x 5 reps
(Place the dumbbells on your shoulders with elbows out and palms facing forward. Shoulders should remain stacked over the hips with a flat back throughout the movement. Lock out the movement overhead, directly aligned over the hips and shoulders, without shrugging. A good goal would be to achieve a weight of 20% of your 1-RM Clean and Jerk in each hand.)
Rest as needed

A.
Every 2 minutes, for 10 minutes, complete:
Overhead Squat x 2 reps @ 3111

B.
Every 2 minutes, for 6 minutes (3 sets):
High Hang Snatch + Hang Snatch @ 70-75%

Immediately followed by…

Every 2 minutes, for 6 minutes (3 sets):
Hang Snatch + Snatch @ 80-85%

Immediately followed by…

Every 2 minutes, for 10 minutes (5 sets):
Snatch Pull + Snatch @ 85%

C.
Back Squat
*Set 1 – 5 reps @ 65-70%
*Set 2 – 3 reps @ 70-75%
*Set 3 – 1 rep @ 80-85%
Rest 2-3 minutes

Every three minutes, for 15 minutes (5 sets):
Back Squat x 3 reps @ 85%

D.
Three sets of:
Incline Dumbbell Bench Press x 8 reps
Rest as needed
Weighted Hip Extensions x 10-12 reps @ 2111
Rest as needed

Three sets of:
Bamboo Bench Press x 20 reps
Rest as needed

Narrow Grip Overhead Squat x 1 rep @ 4211

B.
Every minute, on the minute, for 15 minutes:
Snatch x 1 rep

*Sets 1-3 – 50% of 1-RM Snatch
*Sets 4-6 – 60%
*Sets 7-9 – 70%
*Sets 10-12 – 75-80%
*Sets 13-15 – 80-85%

C.
Five rounds for time of:
6/4 Muscle-Ups
12/8 Strict Handstand Push-Ups
12 Alt. Reverse Lunges

40-54: 70/55 lbs
55-59: 4/2 Muscle-Ups; Strict Handstand Push Ups to 2″ riser; 55/35 lbs
60+: 6/4 Chest-to-Bar Pull-Ups; Strict Handstand Push Ups to 4″ riser; 35/25 lbs

SESSION TWO

A.
Back Squats
*Set 1 – 10 reps @ 70%
*Set 2 – 8 reps @ 75%

D. Our bike is jacked. Subbed my deficits: 500 dubs for time. 7:45 so many breaks and terrible stamina :/

Comp yesterday-An amazing day for me as my gymnastic skills and endurance has reached a higher level. YAY!

B. Snatches up to 100#.
C. Time for only 3 rds of 6 C2B/8 SHSPU/12 Reverse Alternating Lunges.
Session 2 (immediately following)
BS 135/145/155# and 3 reps of 165# thereafter.

So infection decided to set in over the weekend on a tooth I had already had a root canal performed on a few years back! Extraction surgery scheduled for tomorrow morning, so I’m going to be a bit silent the rest of the week! Not fun!? GP Session 1
A. Stayed with 3 reps: up to 160 for narrow grip then 195×3 with normal grip (mobility still an issue)
B. Up to 190. These felt good today. I am usually to far forward and end up on my toes in the receiving position. Because of calf injury I was really conscientious of staying back and landing flat footed.
C.. 16:09 (70lbs. was to heavy, used 60lbs. and did 14 reps)

Off seasn M and a done. A worked up to 55kg feeling bit wobbly, but at least i can do them. B1 40kg for 2 sets, 45 for 1 B2 50 for 2 sets, 55 for 1 B3 did 5 sets at 60kg. Some felt better than others , happy to be doing these again finally. Skipped c as have hatch squats tomoro Did extra work on mu swings and strict pull ups. Rx the Thrusters at 135 got pAinful at the end but I did them do happy with that ??
