Primary Training Session
A.
Every minute, on the minute, for 12 minutes (2 sets):
Minute 1 – 10 Russian Baby Makers

Minute 2 – 12 Alternating Kettlebell Goblet Cossack Squats
Minute 3 – 6 Rocking Box Bridges
Minute 4 – 6 Single-Arm Kettlebell Presses + 6 Kettlebell Windmills (Left Arm)
Minute 5 – 6 Single-Arm Kettlebell Presses + 6 Kettlebell Windmills (Right Arm)
Minute 6 – 12 Seated Piked Double Leg Lift

B.
Every 90 seconds, for 6 minutes (4 sets):
Press in Clean (Sots Press) x 5 reps

Build over the course of the 4 sets. If flexibility in this exercise is tough, scale to a higher receiving position & do not add weight.

Followed by…

Every minute, on the minute, for 4 minutes (4 sets):
Muscle Clean x 2 reps

C.
In 20-25 minutes, build to today’s 1-RM Clean

D.
“Bridges”
Five rounds for time of:
10 Handstand Push-Ups to 4″/2″ Deficit
15 Thrusters (155/105 lbs)
20 Burpees Over the Barbell
25 Pull-Ups

Time Cap = 30 Minutes

Compare results to November 11, 2017.

Strength Accessory Option
A.
Three sets of:
100-Foot Hand-Over-Hand Rope Pulls
Rest 2-3 minutes

B.
Five sets of:
200-Foot Harnessed Sled Drag (forward)
Rest 30 seconds
200-Foot Reverse Sled Drag
Rest 4 minutes

Load the sled with a weight that will allow you to move without stopping, but that will make it very challenging to finish out your set.

Running Endurance Option
For time:
Run 5k

This is a test. Use a standardized course you’ve used before or will use in the future.

Rowing Endurance Option
For time:
Row 6000 Meters

C: 230 – lifetime PR is 245 and I usually clean a “heavy” of 240 but I felt like I was overheating. Missed 240 and packed up for the morning. And went home to a 2hr nap.

Came back to Bridges: 4+55 – short by 15 Pull Ups. Best time is 26:06.

UB SDHSPU these felt great, Thrusters felt really strong: 15, then 4x 10-5, Pull Ups went well: 15-10. Burpees killed me. Came out hot. And paid for it dearly. Some embarrassingly long rests after the first round…

in the clean I was able to get to my pr but I haven’t increased since a long time ago, about 7 8 months.. I’m going to upload my video to the face group to see if you can help me ….
the wod was very hard 4 rounds and 9 hspu

C. Built to 210 missed 217 3x which would have been a 2# PR. I’m blaming it on the old guy benching that LITTERLY tapped on my shoulder to ask about my lifts!! Argh! I had headphones on and everything! ?
D. 24:35 All Hspu and pull-ups UB the Burpees were rough after 100 over the rower. ?
Did a color run with some fast kids after! 16:20 for 2.25miles.

C. 295 (my old PR) failed 300 twice
D. 23:33 (I hurt my wrist on the last clean attempt so I substituted regular thruster for behind the neck thrusters.)

Strength accessory option
A. 35 lb on sled don’t have rope so used straps
B. 80 lb on both sleds.

I always am super pumped to get after Bridges to try and finish. And it never fails by crushing my soul

Finished the burpees into round 5. Last time I was 12 pull ups into the 25 but that was when stepping up was my go to for burpees so if I was slow at burpees back then – today I was a slug lol

My triceps are so sore from wednesdays strength accessory. burpees and a deficit are going to be horrible

C. Build to 85kg (not a lot of power today)
D. Quit after 1 round. Just felt tired and weak today, so decided maybe it’s better to take some extra rest and eat some good food.
Also skipped optional conditioning. Will be back on monday hopefully fully recharged.

Then I wa’s just more pumped for doing it.
I broke everything same up. Just my spirit wasn’t there. Done this workout to many times haha. Not going to this for at least a year now.
