Band Distracted Pec Stretch x 60 seconds per side
Mash the achilles cord/calf with a KB x 60 seconds per side
Banded Pass Thrus x 10 reps while at the bottom of the squat
Every minute on the minute for 6 minutes:
Min 1 – KB Windmill x 5 reps per side
Min 2 – Single Arm KB Press x 5 reps per side
Min 3 – KB Goblet Squats x 5 reps with a 3 second hold at the bottom
Shoulder Prehab
Two sets of:
10-15 Banded Internal Rotation
10-15 Banded External Rotation
5 Bat Wings @ 1515
Rest as needed
A.
Every 2 minutes, for 12 minutes (6 sets):
Slow Pull Snatch x 1 rep
*Set 1 @ 70% of 1-RM Snatch
*Set 2 @ 75% of 1-RM Snatch
*Set 3-4 @ 80% of 1-RM Snatch
*Set 5-6 @ 85% of 1-RM Snatch
(It is a regular squat snatch, but, the pull from the ground to low thigh will be done at half speed. Once you get to low thigh- you can execute the extension at full speed.)

Against a 4 minute clock, complete:
500 Meter Row
Max Strict Handstand Push-Ups
Rest 4 minutes; repeat for 3 sets
55+:
Against a 4 minute clock, complete:
500 Meter Row
Max Wall Walks (must show control on the descent)

If you do not have Strict Handstand Push-Ups then please substitute with one of the following:

A. Worked from 35 kg to 43 kg (which is my current 1-RM, but I push the percentages every week). Happy with the weights, but not the technique. Need to do more drills.

A – just played around with the snatches today w/out adhering to rest time or percentages. When I got to 80# (which would be 80%), things got kind of ugly, so went back down to 75#.
B – skipped; did not feel up to a WOD today after yesterday’s long run.

A. Slow pulls with power snatch. Up to 150.
Strength – Deadlift:
Every 90 seconds: 1×12 (185), 1×8 (225#), 1×5 (275#) then…
Every 3:00: 1×12 (285#), 1×12 (305#), 1×12 (325#).
B. Did rounds 1 & 3 with 20# weight vest. That smoked my traps.

A. Snatch 40/45/50/50/55/55, the 55 was a struggle but I did got them. Will post video later in week when I have a few videos to post all together.
B. HSPU, 7 each round. Row 2:15/2:12/2:13 first round I tried doing the HSPU in sets of 2 but burnt out my arms. Other 2 rounds singles but got the same amount…hmmmm.

A. 78/83/88/93#— more like 3/4 speed, probably the speed I should be pulling off the floor
B. 5/7/7 s hspu— very cautious on these, they sometimes hurt my shoulder and haven’t been doing them very often. No problems but mostly singles
Back squats—4 sets, could only build up to 85% by the last set. Seemed heavy, at the beginning ok by end. (Up to 165)

Today was just one of those days. 🙂 My hubby was leaving for a trip today so asked me to come to 6:30 am class with him (oof that’s early). It was OHS and I could use work on those so I figured, sure, why not? Well…ugh. A. build to a heavy OHS in 12 mins The class was HUGE and we were 3 to a squat rack. nos soreness. Just need to get my strength back. Overhead has always been my weakness. At my strongest I could only do 4 UB HSPU. Thanks for asking.
