Shoulder Mash x 45 seconds per side
Barbell Shoulder Opener

Leg Cross Over Taps x 10 reps per side
Banded Good Mornings x 20 reps

Bamboo Overhead Walk x 100 meters

B.
Split Jerk
Every 2 minutes, for 16 minutes, complete:
*Set 1 – 3 reps @ 60%
*Set 2 – 3 reps @ 65%
*Set 3 – 2 reps @ 70%
*Set 4 – 2 rep @ 75%
*Set 5 – 2 rep @ 80%
*Sets 6-8 – 1 rep @ 85%

Focus is on consistency for each set.

C.
Deadlift
*Set 1 – 10 reps @ 55% of 1-RM
*Set 2 – 10 reps @ 65%
*Set 3 – 6 reps @ 75%
*Set 4 – 8 reps @ 80%
*Set 5 – 6 reps @ 85%
*Set 6 – 4 reps @ 95%
Rest 2-3 minutes between sets.

In 15 minutes build to 90% of your Squat Clean

Rest 10 minutes then . . .

C.
In 5 minutes establish a 1-RM Squat Clean

at 0:00 load the bar with 90% and perform the lift . . .
at 2:00 load the bar with 95-100% and perform the lift . . .
at 4:00 load the bar with 100+% and perform the lift. . .

Viking Sloth Press x 8-10 alternating reps

This is your last hard day of training before we cut both volume and intensity. You will train Friday and Saturday, rest on Sunday, and then do a little bit of light rowing and/or mobility on Monday.

Off season. Done Thursday. (Friday is gonna be rough without an off day!)
A – Bamboo walk w/ bamboo bar and 35# KBs on each end.
B – 135-195. Pretty solid. Didn’t go heavy.
C – 10@235, 10@270, 6@315, 6@355. Stopped here. Felt some fatigue and didn’t want to push. Back started rounding a little.
D – Did class WOD instead.
4 rounds of: 10 Power Snatch (95#), 15 Box Jumps (24″), 200m run. 9:32. Nice little sprint.

Event 4 (yesterday afternoon) 2:45
Today
Warmed up for squat cleans but knew it was not in me today for a 1RM attempt. Worked up to 225(about 90 %)
I really wanted to get the feel for a couple of these workouts in its entirety. Did Event 1 in a.m. and Event 2 about 4 hours later.
Event 1; 6 DL’s left at self imposed 20 min. cap (365 felt really heavy, failed a few attempts)

D. 24:18 slow-C2B were mostly singles-bummed about that-hands are sore-used #75 for Snatch-Hang is difficult for me. Felt better today though.

B. Snatch 135 to 165. Muscles felt tired after event 2 snatches yesterday so didn’t go heavier.
C. 4 365# DL, 30 GHD situps, 80 DU, 4 rope climbs and 40 WBs. 7:13. Terrible DUs today. Everything’s else ok. Tendinitis is acting up, need a rest day.

Today I worked out with Pete M. at Crossfit Zanshin in “Hotlanta” What a great Box! Thanks so much Pete. A. All mobility done Bamboo walks 1 set with 35# on each side and then 2 more sets with 25# on each side B. 90/100/110/115/125/135 C. 155/165/ 2015/ 225/255/275 Whoo hoo 3 reps at 97%… tried for 4 reps just couldn’t get that last rep off. D. Wod 26:28 Rx definitely should have scaled to 115 but made my mind to just push through. Been going too easy on my cardiovascular I think have to step up my recovery and nutrition.

Thanks Pete! Yeah they were ugly and my grip was toast. Almost like I forgot how to shrug and finish my pull! I’m going to be in your area the 27-30th to drop my son off back at his moms house. Maybe we can get together for a work out.

Hang Pwr Snatch: did 135 (82% of 1RM) in my warm up, but unable to get any during wod so I dropped down to 115 (70% of 1RM) and was able to do 5 at a time.
