Dynamic Mobility, Activation and Warm-Up
Start the clock and …

400 Meter Run or 15 Calories on the Assault Bike

and then …

T-Spine Hold on Foam Roller x 5 pass thrus @ 5 seconds down and 3 seconds up with the plate

At the 5:00 mark, complete:
Two sets of:
Squat Rocks x 60 seconds
Band Assisted Ankle Pulse x 45 seconds per side

At the 7:00 mark, complete:
Barbell Warm-Up
With an empty barbell, complete the following:
Snatch Grip RDL x 3 reps
Snatch Pull x 3 reps
Muscle Snatch x 3 reps
Close Grip Overhead Squats x 3 reps
Snatch Balance x 3 reps
Snatch Drops x 3 reps
Snatch x 3 reps

A.
Every 2 minutes, for 6 minutes (3 sets):
Press in Clean (Sots Press) x 5 reps

Followed by…

Every 2 minutes, for 6 minutes (3 sets):
Clean Grip Overhead Squat x 3 reps

Build over the course of the 3 sets.

(Only build in weight if your mobility allows you to get into a comfortable position at the bottom. If flexibility is an issue, stick with an empty barbell & go as low as you can safely go.)

B.
In 20 minutes, build to a 1-RM Snatch + Hang Snatch

C.
35-49:
For time:
Row 1000 meters
Dumbbell Front Squats x 20 reps (45/35 lbs)
Burpee Box Jump Overs x 20 reps (24/20″)
Dumbbell Front Squats x 20 reps

50-54:
For time:
Row 1000 meters
Dumbbell Front Squats x 15 reps (45/35 lbs)
Burpee Box Jump Overs x 15 reps (24/20″)
Dumbbell Front Squats x 15 reps

55+:
For time:
Row 1000 meters
Dumbbell Front Squats x 15 reps (35/20 lbs)
Burpee Box Jump/Step Overs x 15 reps (24/20″)
Dumbbell Front Squats x 15 reps

Note:
We are adding in different dumbbell work to prepare for the Open (in case they make an appearance again but I also just love dumbbell work). Make your db front squats smooth and effecient. The goal should be to go unbroken on both sets of front squats. Find a good rhythm on your burpee box jump overs and work to minimize the amount of effort you exert pushing yourself off the floor with the bbjo. This really fatigues the triceps and will fatigue you into your second set of front squats. Work to drop down quickly into your burpee and almost ‘worm’ your way back up!

D.
Every minute, on the minute, for 9 minutes:
Minute 1 – Weighted Strict Pull-Ups x 2-3 reps
Minute 2 – Reverse Snow Angels x 15 reps
Minute 3 – V-Ups x 45 seconds

Optional Session (Best performed 3-4 hours between sessions. Only add this session in if your schedule allows you to do a double session or do this session instead of Part C if your focus is not on the Open).

Every minute, on the minute, for 10 minutes:
Supinated Grip Barbell Rows x 5 reps
Ab Wheel Roll Outs x 5 reps

Followed by …

Three sets of:
Rope Pull x 40 meters + Overhead Yoke Carry x 40 meters
Rest 2 minutes

Followed by …

Every minute, on the minute, for 5 minutes:
Side-Delt Raises x 5 reps + Biceps Curls x 5 reps

Snatch. Felt terrible. 115#
Cardio okay. Could only do 10/10 on the squats then 8/8/4. Used 20kg but it was a bit uncomfortable. Manage data to do the burpees unbroken but slowly.
Pull ups with kg of kettle bells.

Press in Clean (Sots Press) x 5 reps – 20/25/25kg

Clean Grip Overhead Squat x 3 reps – 25/30/30kg

B.
In 20 minutes, build to a 1-RM Snatch + Hang Snatch – 50kg

40/50/60 failed/55 snatch only, felt super duper heavy on the way out of the squat/60 failed/60 failed/58 snatch PRPRPRPRPR but did not attempt the hang.

Any suggestion on how I could better approach this? 1RM was 56.8kg.

C.
Back Squat – 60/70/75. Ended here. Legs really gave out at this point.

D. Done. Weighted pull up 5kg 3 reps/Reverse snow angel with 1kg plate/V-up 15 reps about 30s.

Fantastic Scott!! So if your 1-rm is 56.8 kg then I’d suggest building up like this (since you have 20 minutes): Set 1 – 30 kg (rest 90 seconds) warm up Set 2 – 35 kg (rest 90 seconds) warm up Set 3 – 40 kg (rest 2 min) Set 4 – 45 kg (rest 2 min) Set 5 – 49 kg (rest 2 min) Set 6 – 52 kg (rest 2 min) Set 7 – 55 kg (rest 2 min) Set 8 – 58 kg You want to have enough touches with the complex as you build to properly… Read more »

B. 155# Nothing felt right today. Right knee caving. with brief glimmer of pain each time.

A. Same as last week. Mobility drills, band assisted Sotts press. Continuing to mold dry concrete (i.e. my thoracic).
B. Did complex with power snatch. Went to 135# without issue.
C. 8:58. Felt guilty and did thrusters! Figured what the heck. After first set of thrusters (12/8) I regretted that decision. LOL. Was humming along and that final set of thrusters were nasty. Went 8/6/4/2. Shoulders cooked.
D. Done. 3 pull-ups first two rounds 70# KB & 88# on third round.
Optional: Supinated barbell rows 135 – 175#.

I know, I know. I hate thrusters and I’ve been working on improving so I thought it would be a good challenge. Seems every time I do them I learn a little more about how to manage them in a workout.

And I just read tomorrow’s workout?! The good news is it’s suppose to be a warm 28. The bad news is it may snow. May make it a bit interesting. I feel if you’re doing a workout named after Cheryl it should at least come with the warm sunshine of Hawaii.

DMA – done A1 – 35 / 45 / 45# – I have terrible mobility in that position! A2 – 55 / 65 / 70# B – built to 85#, then, because that felt pretty good, loaded 95# on the bar for a new snatch PR!! (by 4#). Super stoked about that. I think I had a bit of an epiphany this morning and finally figured out that while it is intimidating to quickly pull yourself under the bar, it is actually much easier and more stable than what I have been doing (catching it higher and then riding it… Read more »

Horrible day today. Felt unbalanced and weak as a kitten in the legs and shoulders.

A1. 30,40,50kg(x1) SOTS failed after 1 rep on 50kg
A2. Clean grip OHS felt tough today. Hit 100kg x3 like last week, but it was shaky.
B. Snatch + hang snatc. Bailed after 80kg another day…..
Came back and did x40 mins emom with class. Easy and light movements just to breath a bit.

May rest tomorrow…

A: did the a part with a barbell and focused in activating and keeping my thoracic in a neutral position
B: built up to 53 kg before failing on the hang snatch
C: The rowing 3:55, thrusters 8,7 and the second set 5,5,5 ended up 8:26
