Dynamic Mobility, Activation and Warm-Up
PVC Pipe Pass Thrus x 15 reps

CrossOver Symmetry
Rows x 10 reps
Reverse Flys x 10 reps
Pull-Downs x 10 reps
90/90 Drill x 10 reps
Victory x 10 reps

Two-Three sets of:
Inchworm Walks + Scap Push-Up + Press-Up x 3 reps
Dive Bomber Push-Ups x 5 reps
Hand Plank Shoulder Circles x 10 reps per direction

and then …

Hand Plank Lateral Walks x 15′ each direction

A.
Six sets of:
Strict Press x 2-3 reps @ 80-85%
Rest 2 minutes

B.
Three sets of:
DB Front Rack Bulgarian Splits Squats x 10 reps per side
Rest 60 seconds
Weighted Pronated Grip Pull-Ups x 2-4 reps
Rest 60 seconds

C.
35-54:
Complete as many rounds and reps as possible in 10 minutes of:
3 Bar Muscle-Ups
6 Burpees over the Barbell
25 ft. Overhead Walking Lunge (95/65 lbs)

55+:
Complete as many rounds and reps as possible in 10 minutes of:
3 Chest-to-Bar Pull-Ups
6 Burpees over the Barbell
25 ft. Overhead Walking Lunge (65/45 lbs)

Note:

This is a combination of 16.1 and 16.3! Please be as efficient as possible with your bar muscle-ups because you’ll need your shoulders for your overhead walking lunges!
Be paced with your burpees over the barbell so that you can manage your breathe.
If possible, have someone make a note of your splits so you can assess where your drop off was.

35-54: 55/35 lbs

A. 34 kg. Felt okay. B. Bulgarian split squats with 12.5 kg DB x 2 and Weighted PU with 12 kg for 4 reps. PU felt very easy today. C. 5 rounds. Shoulders were tired today. First set with BMU UB, remaining sets as 2/1. Burpees felt good and fast and OHWL was okay. D. Tate press and Skull crushers with 8 kg DBs. Rows with 8 kg DBs (should have gone heavier), pushdowns with red band and barbell curls with 15 kg barbell. Optional (five hours later): 3+13. Today I had: A. 4 sets: 6-4-2 cal bike 3-2-1 double kB clean + front squat 44’s B. 11.3 CrossFit Open AMRAP 5 mins squat clean 110# jerk 110# C. After a lot of rest, ?15 min build to max back squat. No gear. D. Easy 2k row. Great day! Awesome gymnastics lesson as usual. more dips, pulls, strict MU work, jumping mu etc. a. done. No issues. this hurt more than I anticipated. LOL. b. 3×22,5/24/24/24/24/28 (-> 1RM is at least 30).

B1. 6/10/15 kg and
B2. 4×5/10/15 kg.

C. Still no WOD for me.

D1. 10/15 and
D2. 10/15 (heavy) kg.

D3. 15/15 (too light) and
D4. purple/red band.
