Primary Strength Session
A.
Every 90 seconds, for 6 minutes (4 sets):
Tall Jerks x 3 reps

Emphasize speed and footwork, not load.

B.
Every 90 seconds, for 9 minutes (6 sets):
Split Jerk with a Pause x 1 rep
(pause 3 full seconds in the dip and receiving positions)

Build from approximately 65% to today’s heavy over the course of the 6 sets.

C.
Three sets of:
Split Jerk x 1 rep @ today’s heavy pause jerk.
Rest as needed

D.
Five sets for times of:
20/15 Calorie Assault Bike
15 Deadlifts (315/215 lbs)
Rest 2 minutes

(If you cannot safely perform this volume at these loads, reduce the loads to 275/185 lbs.)

Primary Conditioning Session

Complete rounds of 21, 15, 9, 6 and 3 reps for time of:
Strict Handstand Push-Ups
Front Squats (195/125 lbs)
Bar-Facing Burpees Over the Barbell

Optional Additional Work Sessions

Dumbbell Z-Press x 8 rep @ 2111
Rest 90 seconds
2 Minutes of Banded March while Holding Sandbag/Ball
Rest 90 seconds

B.
Build to today’s 10-RM Dumbbell Bench Press

immediately followed by…

For max reps:
Dumbbell Bench Press @ 80% of today’s 10-RM
Rest 20 seconds
Dumbbell Bench Press @ 70%
Rest 20 seconds
Dumbbell Bench Press @ 60%

C.
Five sets of:
200-Foot Prowler Sprint
Rest 30 seconds
200-Foot Reverse Sled Drag
Rest 4 minutes

Load the sled with a weight that will allow you to move without stopping, but that will make it very challenging to finish out your set.

D.
Three sets of:
Partnered Leg Curls x 15 reps @ 4020
Rest as needed
Partnered Side Lying Leg Raises x 15 reps @ 2020
Rest as needed

Rowing Endurance Option
Four sets of:
6 Minutes of Rowing
Rest 2 minutes

Goal should be to maintain the same pace throughout this session.

Doing first session this morning and traveling all day to Florida for University Nationals Weightlifting so doing second part tomorrow A. Every 90 seconds, for 6 minutes (4 sets): Tall Jerks x 3 reps- stayed at 85lbs B. Every 90 seconds, for 9 minutes (6 sets): Split Jerk with a Pause x 1 rep Started at 155 and built to 185, tough to get last strength out of anlkle C. So I was having nightmares about this workout… strict HSPUs in volume is so rough for me “2014 CrossFit Regionals Event #4”- I didn’t even want to know what the time cap was so I didn’t look it up. Couldn’t have done 1 HSPU strict in 2014 though…34:26. Not pretty but I finished it Complete rounds of 21( HSPUs 9:00- 4 failed reps, I think I came out to hot- finished round at 11:20), 15 (18:52-no failed reps but all singles and was conservative- 20:30 to end round), 9 (26:05- 2 failed reps, all singles- 27:00 to end round) ,… Read more »

A. Talk jerks 55/65/75/75 B. Pause jerks 145×2/165×2/185×2 C. Split jerk 185 Far from my best but the pause jerks were all stumbly at 185 so I didn’t go higher. Haven’t done jerks in a looong time. Conditioning 12:06 Ran to work and coached for an hour then came back for D. 1:59/2:07/2:09/2:15/2:31 All deadlifts were 5/4/3/3 Felt like I pushed to my abilities fairly well today. Session 1 Left my Airrosti appt (shoulder work) and went straight to the gym. Might have backfired a bit on the HSPU… Primary Conditioning 2014 Event 4 – 10:55 (my time in 2014 was 17:00 and pretty much knocked me out of contention for a top 3 spot…) Happy with that much improvement there. Played with my HSPU sets a little bit, just went until right before failure on each set, squats all UB and burpees were a crisp, steady pace. Looks like you got just a little better since 2014! Great work!

I would recommend scheduling body work on your rest day. Think of it as a session. It takes quite a lot out of you.

I usually try to do that, they didn’t have an opening on Thursday, so I had to take it. Monday rest days will give me another scheduling day to work with!

13:31. SHSPU are a big weakness for me so I was happy to be able to keep breaks short and sets consistent. Should have pushed harder on the burpees.

Yea deadlifts are defo a weakness, no not at regionals this year. Max deadlift is only 165kg
