Primary Strength Session
Openers and Activation
Two sets of:
Biceps Opening Curls x 5/5/5 reps
Rest as needed
Triceps Opening Extensions

Rear Delt Warm Up
Two sets of:
Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

A.
Every 90 seconds, for 9 minutes (6 sets):
2 Snatch Push Presses + 1 Snatch Balance

Build over the course of the 6 sets, but understand the goal is activation and positioning, not maximal loading.

B.
Every 90 seconds, for 15 minutes (10 sets):
2 Snatch Lift-Offs + High Hang Snatch
(pause 2 seconds at mid patella on each of the lift-offs)

C.
Back Squat
*Set 1 – 5 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 1 rep @ 85-90%
*Set 4 – 8 reps @ 75%
*Set 5 – 8 reps @ 75%
*Set 6 – 8 rep @ 75%
Rest 2-3 minutes between sets.

Primary Conditioning Session
A.
Every minute, on the minute, for 21 minutes (7 Sets):
Minute 1: 10 Burpee Box Jump-Overs (24″/20″)
Minute 2: 15 Wall Ball Shots (30/20 lbs)
Minute 3: 15/10 Calorie Assault Bike

B.
Two sets of:
100-Foot Overhead Yoke Carry
(as heavy as possible; keep shoulders down and lats engaged)
Rest 2-3 minutes

C.
Two sets of:
100-Foot Sandbag Carry
(as heavy as possible, but you cannot drop the bag or it’s too heavy)
Rest 2-3 minutes

100-Foot Hand-Over-Hand Rope Pull

Reverse Snow Angels x 20 reps

Chinese Rows x 6 reps @ 2111
Rest as needed
Supine GHD Hold x 60 seconds
Rest as needed

D.
Four rounds of:
15 seconds of Dumbbell Lateral Raises
15 seconds of Hercules Hold with Thumbs Facing Up

Rest 60 seconds, and then…

Four rounds of:
15 seconds of Dumbbell Lateral Raises with Thumbs Facing Up
15 seconds of Hercules Hold with Palms Facing Up

Rest 2 minutes, and then…

Two rounds of:
30 seconds of Dumbbell Presses
30 seconds of Dumbbell Overhead Hold
Rest 60 seconds and repeat

Aerobic/Gymnastics Skills Option

Every 10 minutes, for 30 minutes (3 sets):
Row 1000/750 Meters
50-Foot Handstand Walk
20 GHD Sit-Ups
20 Alternating Pistols
4/3 Legless Rope Climbs

B. Worked up to 205. Wasnt feeling great so I kept it at a percentage to where I could focus on technique

1/2 gymnastics (knees started hurting on pistols)

Did one part of the strength accessory to make up for my leg strength

*I try not to mix up what you guys program but my knees were not having it today. Ha

Legs are feeling a little weak. Excited to build up some strength leading into regionals.

One session Monday – kind of looking forward to Mondays being an off day (I heard that right from the FB live, correct?) Primary Strength A. 65/85/95/105/115/125 B. 105/120/135/140/145/150/155x/155x/155x – gah…figured out at the end that I wasn’t finishing the extension from the high hang. After I watched my video, I went back and did a few from the high hang at 155 and finished the pull and made them all. C. Back Squats – 190/215/245/210/210/210 Conditioning A. A. Built to 205# B. 135/155/175/185/195/205/210/215/220/225 C. Done % off of 420# Conditioning A. Done. Pretty much all done with 30-25s rest B. Done with empty Yoke. Didn’t want to go crazy on it C. Sounds like you’re pretty spot on with your schedule for what you have been doing. Primary work in one session then your additional work in another.

A. Done. Holy crap that was tough for me! I feel really good about finishing it. Trying to get over being sick…I don’t feel so bad anymore it’s just that being conjested makes me a little light headed in some of this stuff and it’s hard to breathe :/

A. EMOM Done. Last minute on the bike was 7 seconds over, otherwise made everything else (barely)

C. Sandbag carry with 150#

I know I need to do more strength accessory work, but I can’t seem to fit it in. This Toomey me 3 hours already and now I need to go to work. Should I make some of it up on Thursday’s?

No. My kids get to train twice a day so I don’t. Usually I have either 9:45-1ish or 9-12:30. On tuesdays/thursdays I can go earlier. The gym usually opens at 9 but I think some of the coaches have been getting there earlier. M, W, F my kids practice 7:30-9:30am so I go over after and try to get back to work about an hour before their second practice to prepare for the day and be available when they get out of school. When I’m done at night (7:30) the gym is closed usually.

Got it. In that case maybe add some accessory work on Thursday but it really depends how you’re feeling. Sometimes it’s more productive to rest
