Off-Season Program
Primary Strength Session
A.
Every 90 seconds, for 9 minutes (6 sets):
2 Snatch Push Presses + 1 Snatch Balance

Build over the course of the 6 sets, but understand the goal is activation and positioning, not maximal loading.

B.
Every 90 seconds, for 15 minutes (10 sets):
2 Snatch Lift-Offs + High Hang Snatch
(pause 2 seconds at mid patella on each of the lift-offs)

C.
Back Squat
*Set 1 – 5 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 1 rep @ 85-90%
Rest 2-3 minutes

Followed by…

Every two minutes, for 12 minutes (6 sets):
Back Squat x 6 reps @ 75%

Primary Conditioning Session
Granite Games Qualifier Prep
A.
Every minute, on the minute, for 21 minutes (7 Sets):
Minute 1: 10 Burpee Box Jump Overs (24″/20″)
Minute 2: 15 Wall Ball Shots (30/20 lbs)
Minute 3: 15/10 Calorie Assault Bike

B.
Two sets of:
100-Foot Overhead Yoke Carry
(as heavy as possible; keep shoulders down and lats engaged)
Rest 2-3 minutes

C.
Two sets of:
100-Foot Sandbag Carry
(as heavy as possible, but you cannot drop the bag or it’s too heavy)
Rest 2-3 minutes

Off-Season Conditioning
A.
Five sets for times of:
Row 600/500 Meters
1-3 Strict Muscle-Ups
2-5 Kipping Muscle-Ups
Rest 2 minutes

Pick muscle-up repetitions based on what you believe you can sustain for all five sets.

B.
Two sets of:
100-Foot Overhead Yoke Carry
(as heavy as possible; keep shoulders down and lats engaged)
Rest 2-3 minutes

C.
Two sets of:
100-Foot Sandbag Carry
(as heavy as possible, but you cannot drop the bag or it’s too heavy)
Rest 2-3 minutes

First day on Invictus athlete! Have been following competition for 3 years now. Decided to switch over! Primary strength A. 65/75/85/95/105/110# B. 65/75/85/90/95/100/105/105/105x/105 C. 150/170/190 6×6 done at 160 Conditioning A. 3:15/3:10/3:07/2:54/3:08–scaled strict MU’s to 2 false grip ring pull-ups + 3 kipping MU’s. I did a 4 week Snatch Block and RomWod addressing some big weaknesses while the open finished up. I did all the open workouts and felt really good with every event, but I am ready for this off-season training and back to filling in the holes. Still need my numbers up but for sure building my aerobic engine will be a bigger focus.

Primary Strength
Snatch worked up to 90% and felt light and squats done!

Primary Conditioning Done
Rowing focusing to catch position. Did the MUs with Progressions to rebuild these.

first day ever of training with Invictus athlete done! 🙂 Primary strength: PRd my high hang snatch today by 5 lbs (did 120 lbs) !! I guess doing the liftoffs first helped. Back squat as RX (ouch!) Primary conditioning: 2 strict and 3 kipping for each one of the five sets, I wanted to do all 5 unbroken, I think I I chose my muscle up reps a bit conservatively and could have chosen 2 and 4 or 3 and 3 but oh well. Great first day of work and congrats on the pr! See how this week goes but I would either limit your session to 90 to max 2 hours or ideally split your session. So that you do the additional work in another session. That way you can keep the intensity higher

B. Held 60kg across, shoulder bit pinchy so didn’t want to push it, getting treatment later in the week.
C. 117.5/135/152.5kg
Then 6×6 @135kg
Lowered my % a bit will build up over the next few weeks/month

B. Done, 100kg hip thrusts
C. Done, 70kg for rows

Snatch complex: stayed at 135 and focused on squeezing my butt in the high hang instead of impregnating the bar or kettle bell swinging it

Back squats:
All done as box squats
5×275/3×315/1×355 then 6×6 at 225. My squat movement pattern is so broken… doing box squats will help I think.

Finished with kb oh carries and 150 lb Dball carry

Short on time and hadn’t eaten. I just started Whole30 On 01 April and this is my first training session. I am used to training only after having a protein shake mixed with carbs, but because I cannot have those I went in fasted (bad idea). So tomorrow I will have eggs and a banana before training. All offseason work AM. Primary strength A. 135, 155, 175, 185, 200, 210. Focused on staying engaged the whole time, helped a lot on the snatch balances. B. 135, 145, 155, 165, 175, 185×2, 195, 200, 205. No fails, happy about that C. Back squat: 285×5, 325×3, 365×1 followed by the 305 for 6 for 6 sets. Last couple sets I had to push through it. PM.
