Workout of the Day
Primary Session

A.
Back Squat
*Set 1 – 40% x 4 reps
*Set 2 – 50% x 3 reps
*Set 3 – 60-65% x 2 reps
*Set 4 – 75% x 1 rep
Rest no more than 60 seconds – or the time it takes you to put weight on the barbell – between these first four sets!

*Set 5 – 85% x 1 rep
*Set 6 – 90% x 1 rep
*Set 7 – 95% x 1 rep
*Set 8 – 95+% x 1 rep
Rest 2-3 minutes between sets for the last four sets.

B.
Five sets of:
2-Stop Halting Snatch
(pause for 2 seconds at 2″ off the floor, and another 2 seconds at mid-patella, then snatch after the 2 seconds at the mid-patella position)
Rest as needed

C.
Every 3 minutes, for 9 minutes (3 sets):
Overhead Squat x 3 reps

*Set 1 – 85-90% of your 1-RM Snatch
*Set 2 – 95-100% of your 1-RM Snatch
*Set 3 – 105-110% of your 1-RM Snatch

D.
Three sets, not for time, of:
Chinese Rows x 5 reps @ 22X0
(make these heavy, pause two seconds between reps)
Rest as needed
Single-Arm Trap-3 Raises x 10 reps @ 2020
Rest as needed

Optional Additional Conditioning Session
Six sets for max calories/reps of:
90 Seconds of Assault Bike for Calories
30 Seconds of Wall Ball Shots (20/12 lbs)
Rest 4 minutes

Note your scores for each set…and go hard, you get lots of rest between sets.

Officially received my invite to West Regionals Monday night so now I feel I can start posting on the blog! Excited to have the opportunity to compete, been following the program as a just in case since the beginning.. I am in my last quarter of nursing school right now so it is hard to get in to train everyday, but managing it so far. This kind of stuff is really discouraging. I’m assuming this is supposed to be geared more toward lactic threshold training so I didn’t pace at all and I just lose it entirely after one set! Are there any kind of supplement or nutrition tips anyone has that they have seen an improvement with this kind of thing??

Hello CJ and coaches, today was my first day on the regional prep. I was doing the off season workouts, since I was one of the last ones to earn a spot in the Central Super Region. A. Played around with stance and form a little today and it paid off. Still not good but it’s getting stronger. 135/155/175/190…205/215/225/230 all solid and easy should’ve went higher but I needed a squat day without a fail:) B. I hate halting cleans and snatches so I started conservative and worked up to 140# and i had 1 knee hit but stood up. Went up by 5’s from 105-140 and had no misses. B. Built to 145 and hit that 2x’s but 150 just wasnt quite there.
C. Followed % and hit 170 but felt great so went for 180!! WOO! Check out the grams @lgthunder
D. Did rows + TTB from yesterday (traps are always SO TIGHT and give me major headache issues so skipped that non sense)

Great job Lauren! Solid day of training.

Just to be clear, Trap-3 is very different from upper traps…and activating trap-3 is actually a means of combating overactive upper traps – which are giving you the headaches. Chat with Steve, he should have some good recommendations for you!

A. I dropped my max from 505 to 485 for the percetages.
195-245-315-365…415-435-460-475F (this at least felt close vs missing 455 the last 2 weeks)

A. Based off 293#: 118/148/190/220/250/263/278/298…then had to do one extra set since 298# felt so good – nailed 300# (7# PR)! been wanting to hit 300# for awhile now, super stoked!
B. worked up to 100#. kept things light – shoulder was starting to flare up with the quick turnover on the snatches.
C. 128/143/158#. solid
D. finally figured out how to set up the Chinese rows in our gym. 83/95/105#.
Trap-3 raises: 5/8/8#

Morning Session
Opt. Conditioning: not sure if I did this right. I had a running clock and did 90 secs on the rower (don’t have bikes) then stopped my wall ball at 2:00. So there was some transition time getting out of the rower and over to starting wall ball. Not sure if I was supposed to include the transition or do a full 30 secs of wall ball. I did the 14lb ball to a 9′ target.
Row cals: 29,28,28,28,27,29 & Wall ball: 11,12,12,11,12,13.
A) 95 lbs rows (that pause was hard!) / 5lbs trap raises
