Primary Training Session
A.
Every 2 minutes, for 10 minutes (5 sets):
Snatch x 1 rep

Build to approximately 85% of your 1-RM.

B.
For time:
30 Squat Snatches (225/155 lbs)

Time Cap = 10 Minutes

Rest until the clock reaches 12:00, and then…

C.
Three rounds for time of:
20/15 Calories of Assault Bike
20 Thrusters (135/95 lbs)
20 Chest-to-Bar Pull-Ups

D.
Three sets of:
L-Sit Flutter Kicks (with locked knees) x max time/reps.
Rest 60 seconds
Hollow Body Sit-Ups to L-Sit on Kettlebells x 10 reps.
Rest 60 seconds
Seated L-Sit Double Leg Lifts x 30 reps
Rest 2 minutes between sets

Optional Additional Work Sessions
*Please choose to perform only those sessions that are most focused on your weaknesses, and only perform as much of the additional work as you can recover from successfully before your next training session.

Strongman Training Option
A.
Two sets, for max weight, of:
150-Foot Yoke Carry
(work on quick and crisp footwork – short, fast steps; wear a belt – this is not just for support, but also gives you something to press your obliques against and teaches athletes how to brace properly)

B.
Two sets for max weight of:
200-Foot Farmer’s Carry
(turn every 50-feet)

If you make the entire distance without dropping on the second set, stand stationary at the end holding the handles until you can no longer hold the load.

C.
Three sets for max weight of:
100-Foot Harnessed Sled Pulls
Rest 60 seconds

Rest 3 minutes, and then…

D.
Four sets for max weight of:
100-Foot Reverse Sled Drags (alternate arms each set)
Rest 60 seconds

Rest 3 minutes, and then…

E.
Three sets for max weight of:
150-Foot Sled Sprints
Rest 60 seconds

Running Endurance Option

Run 4 minutes @ moderate pace
60 seconds of Jogging
Run 3 minutes @ moderate pace
60 seconds of Jogging

Completed since I skipped 30 snatches for time. Almost 2.5 miles.

B. 14 reps… lots of misses. Frustrating but had to win the internal battle. Learned what I was doing wrong and hit about 7 or so in a row. For some reason this weight gets me everytime.
C. 11:49

Going to keep drilling the 225 and higher percentages till I get that weight without worry.

Warmed up to 160 full snatch- first time squatting more than 65lbs since 17.3 and groin still not feeling great.

I’ve seen my sports chiro- who does way more than adjustments- and talked to an athletic trainer. It’s definitely getting better! Just very very slowly. If it stops getting better or starts getting worse I’ll talk to my PT.

Gym was closed for a CF Gymnastics Cert, so I didn’t get to work out until after it was over.

A. Felt good today (surprisingly) and just kept building. Stopped at 175 (97%) haven’t hit anything close to that since 17.3!

B. 9:47 – 1 miss, glad to get this done under the time cap!
C. 13:55…. died a little! Legs didn’t want to do anything 🙂
Thrusters- 10-10/6-7-7/10-5-5
C2B- 11-9/10-10/15-5

D. Done- I can’t read and did the flutter kicks in a hollow body instead of an L-sit ?

A. Worked up to 225 (no misses)
B. 21 reps in 10min. Missed 6 reps -_-
C. Replaced with regional event 4 with my team. It had 135lb thrusters and rope climbs

A. Snatch x 1 rep: Built up to 67,5kg!
B. For time: 30 Squat Snatches (225/155 lbs): Only got 5 snatches at 70kg today within the timecap (had 9 failed attempts).
C. Skipped this today and did a team-wod instead with a friend that was visiting
D. Done. (L-Sit Flutter Kicks x max time/reps: 40reps(25sec)/32reps(20sec)/25reps(15sec))
On Monday I will start following the Invictus Competition-program for a while instead of the Athlete-program.

A) worked up to 47.5kg (1rm 54.5kg)
B) 7:25 at 42.5kg for 30 Squat Snatch
C) 15:30ish did the Thrusters at 35kg. Legs felt heavy!!
Looking forward to a rest day!

A)135/155/175/195/215 (1rm is 225 but wanted to perform the workout @205 because doughnuts ?)
B)got to 24 @10 minutes. 5 misses so I’m thankful for all the progress that’s coming from all the programming
C)14:32 only thing holding back was I really didn’t wanna do more thrusters after last week ?

A. Yoke carries with 430 or so.
B. Farmer carry: 1st set with 225. 2nd set with 335.held for like 30 seconds at the 200ft mark.
C) pulls with 488lbs.
D. Reverse drags with 390 or so
E. Sprints done

A. Every 2 minutes, for 10 minutes (5 sets): Snatch x 1 rep- well built to 145 and wasn’t feeling too great… didn’t tape my ankle today and got no power from it. B. For time: This was probably the most frustrating thing I have done it a couple years… had to go down to 145 and only go two. Not sure what was going on. I was using my mental imagery which normally works but things were not going well this morning. Sled sprint is a prowler push and harnessed pull is as described. Have fun!
