Rear Delt Warm Up

Two sets of:
Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

followed by…

Two sets of:
Biceps Opening Curls

x 5/5/5 reps
Rest as needed
Triceps Opening Extensions x 5/5/5 reps
Rest as needed

A.
Two sets of:
Landmine Rows x 6 reps each arm
Rest as needed
Tempo Sandbag Squat x 8-10 reps @ 32X1
Rest as needed

*If you do not have access to a sandbag perform double kettlebell front racked squat (24-32/16-24 kg)

B.
Four sets of:
Barbell Z-Press
* Set 1 – 5 reps @ 80-85% of 1-RM
* Set 2 – 4 reps @ 85-90%
* Set 3 – 3 reps @ 90-95%
* Set 4 – 2 reps @ 95-98%
Rest 2 minutes between sets.

C.
Back Squat
*Set 1: 6 reps @ 70% of 1-RM
*Set 2: 6 reps @ 80%
*Set 3: 3 rep @ 90%
*Set 4: 2 reps @ 95%
Rest 2 minutes between sets

D.
Six sets of:
21/16 Calorie Row
9 Power Cleans (185/125 lbs)
15/10 Calorie Assault Bike
Rest 90 seconds

Power clean weight should not exceed 70% of 1-RM Power Clean.

E.
Three sets for quality of:
100 Foot Bearhug Sand Bag Carry (HEAVY)
Followed by. . .
Bearhug Sandbag Squat + Lunge Right + Lunge Left + 50 foot Carrry (150/100 lbs) x 6 reps
Followed by. . .
60 second Bear Hug Hold
Rest as needed

*If you don’t have access to Sandbags then perform Front Racked Kettlebell or Dumbbell Squats and Carry at a heavy load.

C. 135/156/165/170, knee not Denning great after doing “CHAD” on Monday… that sounds bad?
D. Was pretty happy with this one today!! 3:17/3:14/3:05/3:03/3:09 (sat to long after row)/2:49(yeeesss) PCL unbroken. Used 85lb barbell. Loved this workout!!! It’s not often that I witness better times as the rounds go by!
E. No sandbag, used 40lb Kb

D. 29:30 total time Rx cleans were singles. I think first rd was 3:14 and than each rd went around 3:35, slowest was 3:45 which I think was rd 5. I got caught up with a chit chat after lunch recess with my principal so I had my lunch break short and didn’t get all in.

went out a little too fast on the first round, but managed to hang on for all six sets. This was a good one!

I’ll see how I feel tomorrow. Body is definitely feeling a bit tired and beat up. Part of it is age. I’ll be 48 in two weeks and I definitely don’t recover like I did 10-15 years ago.
