Primary Training Session
Gymnastics Skills Warm-Up
Every minute, on the minute, for 12 minutes:
Minute 1 – Nose-to-Wall Handstand Wall Runs x 20 shoulder taps
(focus on stabilizing your midline and maintaining a good vertical position)
Minute 2 – Weighted V-Ups x 10-12 reps
(hold weight overhead for these sets)
Minute 3 – Strict Ring to Sternum Pull Ups x 6-8 reps

Followed by. . .

Three sets not for time of:
60 second Goblet Squat Hold
5 Farmer’s Hold Dumbbell RNT Split Squats each leg
5 Broad Jumps for Max Distance

A.
Five sets of:
Back Squat x 5 reps @ 4111 @ 77-80% of 1-RM Squat
Rest 2 minutes

B.
Deadlift
*Set 1 – 8 reps @ 50%
*Set 2 – 6 reps @ 60%
*Set 3 – 4 reps @ 70%
*Sets 4-6 – 3 reps @ 80%
Rest as needed

C.
Complete as many rounds and reps as possible in 20 minutes of:
20 Alternating Pistols
15 Toes to Bar
10 Hang Cleans (165/115 lbs)

D.
One set of:
100 Banded Hamstring Curls

Keep a steady pace with a light band

Followed by. . .

One set of:
3 Minutes of Banded March to 4″ Plate

Followed by. . .

One set of:
100 Banded Hamstring Curls

Optional Additional Work Sessions

Prone Chinese Plank x 60 seconds
(add weight to hips if possible)

Running Endurance Option
Four rounds:
300 Meters @ 80%
300 Meters @ 50%
600 Meters @ 80%
100 Meter walk

Total Distance: 5200 meters

Rowing Endurance Option
Five sets for max meters of:
4 Minutes of Rowing
Rest 60 seconds

C) 6+2- went to conservative and broke up TTB 8-7 and 5&5 for hang cleans in the beginning but the last to rounds I went UB. Pistols were about a 1min to 1:30 to finish.
D) Done.

You can go unbroken in both the ttb and hang cleans 🙂 just need to trust yourself a little more ??

5×5 @ 265 (72%, but +20 lbs from last week)
These felt a ton better today than last week. Not sure if last week was a shock and now I’m used to the tempo, but either was this was smooth

B.
225 / 275 / 315 / 365 / 365 / 365

C.
Did class WOD. Was a chipper with WBs, Burpees, Thrusters, and Power Snatches. Took 16 mins.

All I had time for today. Good day overall though. Running was solid in the AM, and lifting went well today.

A. I worked at at a lower weight today. 250# instead of 280. Just getting back into squatting heavy
B. 175/220/245/280
C. 9+12. I moved super steady. Pistols are really hard for me so I just moved through them. 5s on the T2B and fast cleans unbroken.

Warm up Done.
A. Done at 75%. The 1 second in the bottom instead of 2 made a huge difference.
C. Scaled pistols to bench and the clean weight to 65kg.
6 rounds 37 reps.
Tried to keep breaks to 5 sec at the end they were around 10 sec max.
Ttb started unbroken went to 8-7 after 2-3 rounds. Cleans in sets of 5. Pistols started unbroken towards the end had to start breaking them up.
Felt pretty tired going to the gym but once i got going it was fine. Happy to get a rest day now.

C. 8 Rds Rx #1 goal this year is to get rid of negative talk in my head during longer metcons. Not off to a good start this year.

AM Session: Monday’s running – modified a bit for the Air Runner: Run 1 Mile @ 80% of your 1-Mile PR Pace Walk slowly until the running clock reaches 10:00, and then… Run 1 Mile @ 85% of your 1-MIle PR Pace Walk slowly until the running clock reaches 20:00, and then… Run 800 Meters @ 80-85% of your 1-Mile PR pace Air Runner mile is 7:51 – so I changed the timeframe to be every 12:00 instead of every 10:00. Gymnastics warm up done. Love those RNT squats. Also love the Marcus Filly video that popped up when I googled that last night ? Back Squats at 265lbs for all five sets. These were harder than I thought they would be at tempo. Deadlifts: 165, 200, 235, 265 for last three sets. Conditioning: 8+11. Had negative splits throughout the workout which tells me I didn’t warm up enough. UB & consistent pistols, deliberate 9-6 on T2B, UB & consistent hang cleans. Transitions were the variable. A. Done at 95kg same as last week. Didn’t wear lifters this time. I took a video of these because last week it felt like I was really doing a good morning. Video didn’t look to bad. I’ll post it later
