Gymnastics Skill Work
Option for those who have ring muscle-ups:
Every 30 seconds, for 3 minutes (2 sets) of:
Interval 1 – Speed Swing x 3 reps
Interval 2 – Supine Snap Pull Swings x 10 reps
Interval 3 – Cast Swing x 3 reps

Followed by. . .

Every 30 seconds, for 4 minutes (8 sets) of:
Ring Muscle-Up x 1-3 reps (singles)
*These can be rising or rowing style muscle-ups. Be very aggressive with the snap pull before the transition.

Option for those who do not have ring muscle-ups:
Every 30 seconds, for 3 minutes (2 sets) of:
Interval 1 – Speed Swing x 3 reps
Interval 2 – Supine Snap Pull Swings x 10 reps
Interval 3 – Cast Swing x 3 reps

Followed by. . .

Every 30 seconds, for 4 minutes (8 sets) of:
Feet on Floor Muscle-Up Transition x 1-3 reps

Rest until recovered and then …

All Age Divisions
Two sets of:
Nose to Wall Handstand Hold x 60 seconds

A.
Every minute, on the minute, for 6 minutes (6 sets):
Power Clean x 1 rep

*Sets 1-2 – 70% of 1-RM
*Set 3 – 75% of 1-RM
*Sets 4-6 – 80% of 1-RM

B.
“DT”
Five rounds for time
12 Deadlifts
9 Hang Power Clean
6 Shoulder to Overhead

35-54: 155/105 lbs
55+: 135/95 lbs

Please scale the load as needed. The weight should not be more then 80% of your 1RM clean & jerk. This workout is all about managing grip so break early! Our suggestion on how to tackle this is as follows:

11 Deadlifts
1 Deadlift + 8 Hang Power Clean
1 Hang Power Clean + 6 S2O

Keep the rest short and fast, you are just breaking to rest your hands, not your lungs 🙂

Ok, don’t feel I did good today at anything. Tried to focus a bit more on gymnastics since I have missed out on it over the last three weeks. Will be back to my normal schedule starting Monday, so hopefully I can back onto the swing of things. Did CrossOver Symmetry as part of warmup. Worked on gymnastics stuff, will post some videos. DMA & warm-up done Gymnastics skill work done Also did some handstand walk practice, but didn’t get anywhere today… 🙁 Then did yesterdays row/WB workout First set: 6:22 (row 4:00, WB 20-10-10-10) Second set: 6:14 (row 4:00, WB 30-10-10) Compared to 6:05 / 6:42 I’m going to call this a net win! 🙂 I actually felt pretty lousy going into this and thought at the end of the first set that there was no way I could do another set. I love DT! Darn. We keep doing stuff I want to do on Saturdays. 🙂 BUT, today is partner WOD Saturday with hubby: 15 min amrap: 11.2 18 DL 155 (I did men’s rx) 24 push ups 15 box jumps rest 2 mins, then: 15 amrap: 2 power clean 115 (I did men’s rx) 2 C2B 2 push up 4s, 6s, 8s, etc. as far as you can go. A. Power cleans felt good so kept climbing up to 165 which is about 95%. Tried 170 but it turned out to be a nice deadlift. Lol. ??‍♀️
B. DT 7:40 Rx. Not really happy with this. Stayed on the 11+1/8+1/6 rep scheme the whole time but needed/took longer rests on the breaks.
No running later-
Added 5rds 15 cal ski erg + 15 ghd sit-ups

38/6’4″/215 ROMWOD + Warm-Up, Did HSPU work instead of muscle-ups A. 185, 205, 225# B. 11:28 Roughly a minute off of my PR, but I focused on the hook re-grip part of the hang clean and was able to maintain that technique for the entire workout going 11, 1+8, 1+6 all the way through. Rest time was just longer that it needed to be. C. 5:16, 4:57, 4:53 on runs. First time breaking 5:00 on 1200’s. Gymnastic skill work was incredible. Where has Travis been my whole life!? I need a little Travis troll to keep in my pocket for good luck! Haha..after those drills the muscle ups were snappy…snappy..snappy!!! 2 MU every 30 seconds for 4 min. 2x Nose to wall at 60 seconds. Were you suppose to shake? ??? A. 155/165/175 B. First time doing DT RX @ 14:08. DL 11/1, HC 6-3, STO 3/3. Cycling the barbell at 155 once it was above the waist in the hang was nasty at 155. Being 64 yrs old and female? this was tough. Nose to walk 45 sec a first for me. 5 rounds 15:10 started with 80, 75, finished 70lbs. Thanks for pushing me

Here are some sleep tips that have helped me in the past: No electronics 90 minutes before bed; supplement with magnesium; lavender essential oil; wear a sleep mask; nighty night tea

Gymnastics pushing EMOM 10×1:30 of 10 cal row followed immediately by 1 perfect strict HSPU
DT scaled to 75#. 8:02. Probably too heavy for the HPCs for me – had to do 5/4
3000m row at a sprintish pace. 2:18 splits are my 10,000m pace so held 2:13 splits. Hard!!

DMA done + my shoulder rehab/prehab A. Started with PC at home. Worked from 43 to 49 kg. Felt really good today! Gymnastic session I: All swing drills done and it felt really good. Then on the RMU EMOM it just wasn’t there today. Frustrating! B. 12:46 min. First time doing DT as RX. 48 kg is 77% of my 1-RM, so pretty heavy but I’m happy I made it.
