A.
Two sets of:
30 Second Supinated-Grip Hang from Pull-Up Bar
Rest 15 seconds
Hindu Push-Ups x 10 reps
Rest 15 seconds
Bottom’s Up Kettlebell Press x 5 reps each side
Rest 15 seconds
Single-Arm Overhead Kettlebell Cossack Squat x 8 reps each leg @ 2111
Rest 15 seconds
GHD Hip Extension x 8 reps @ 2012
(focus on glute activation and maintaining a hollow position)
Rest as needed

B.
Every 2 minutes, for 20 minutes (10 sets):
Clean + Front Squat + Jerk

Build over the course of the 10 sets to something heavy for the day.

C.
Back Squat
*Set 1 – 5 reps @ 65-70%
*Set 2 – 3 reps @ 75-80%
*Set 3 – 1 rep @ 85-90%
Rest 2-3 minutes

Followed by…

Every two minutes, for 10 minutes (5 sets):
Back Squat x 4 reps @ 85%

D.
Three sets for times of:
10 Burpee Box Overs (48″/36″)*
20 Thrusters (135/95 lbs)
30 Pull-Ups
Rest 4 minutes

Hit these sets hard. The goal is to go unbroken on the thrusters and pull-ups so please adjust accordingly.
*You may use your hands on Burpee Box Overs. Be safe, if it’s too risky to set up perform 15 Burpee Box Jump Overs (24″/20″).

D) 4:33; 4:04; 4:44. 36″ box, thrusters R1@75#, then 65# R2&3. I did work through some butterfly pull-ups today..hit one big set (17/20/20) then finished remaining reps with ring rows. This was challenging, my pushing strength is so weak sauce since surgery!

I gave 100% to holding UB for the last thruster set, but shoulders wouldn’t lock out anymore and failed at 17! Think I picked the right weight. No chance that was happening with 95.

E2mom at 220, just 1 rep instead of 4.
Called it a day, knees, hips and shoulders achy at this point.

A- Done B- 135-165-185-195-225-235-245-260-275-290 (PR for the complex) Very happy with this. Got some work done on my hips and lats. Squat felt strong. Lats felt mobile in the front rack. Happy. C- Done up to 345 D- Wasn’t able to use the tall boxes during class. Had to use the 24″. 3:19, thrusters and pull ups unbroken. 3:22, thrusters and pull ups unbroken.
