Primary Strength Session
A.
Every 90 seconds, for 15 minutes (10 sets):
Hang Clean x 1 rep

Build over the course of the first 7 sets to something that will be “heavy” for your final three attempts.

B.
Every minute, on the minute, for 10 minutes:
Banded Conventional Deadlift x 2 reps @ 50% Bar Weight + 25% Band Tension

Let the bar settled on the ground between lifts. Make the concentric phase of this lift as explosive as possible, and create maximal contraction of the glutes at the top of the lift for 2 seconds before lowering the barbell back to the ground.

C.
Three sets of:
Bulgarian Split Squats x 8 reps each leg @ 30X1
Rest 45 seconds between legs, 90 seconds after the set
Single-Arm DB Row x 8 reps each arm @ 2111
Rest 90 seconds

Strongman Training Option
Openers – The Openers are designed to increase mobility (range of motion while maintaining torque), but also to test and see if a certain body part is ready for loading. If not, you might need to do an extra set or two.

Biceps Opening Curls x 5/5/5 reps
Rest as needed
Triceps Opening Extensions x 5/5/5 reps
Rest as needed

followed by…

Rear Delt Warm Up
Two sets of:
Incline T Raises x 10 reps @ 2121
(face down, raising straight arms at 90 degrees)
Incline Y Raises x 10 reps @ 2121
(face down, raising straight arms at 45 degrees)
Incline I Raises x 10 reps
(face down, raising straight arms in front)

followed by…

Two sets of:
Landmine Rows x 6 reps each arm
(aim to ensure engagement of the oblique and lat insertion)
Rest as needed
Dumbbell Z-Press – Build to a 3-RM
Rest as needed

Strongman Conditioning Session
A.
Build to today’s 1-RM Odd Object Strict Press – it can be a sandbag (Julien’s favorite), axle (kinda cheating), a log, or anything awkward…but it cannot be a barbell.

B.
Build to today’s 5-RM Single-Arm Barbell Press
(using the barbell here forces you to stabilize on the way down)

C.
Two sets of:
200-Foot Rope Pulls
(if possible, set up two sleds and two ropes to minimize rest time; goal is intensity, so if you’re not cramping in your lats/biceps/pecs after the second set, you may have gone too slow, or too light)
Rest 2-3 minutes

D.
Two sets of:
100-Foot Overhead Yoke Carry
Rest 2-3 minutes

E.
One set for max reps:
Sandbag Front Squats
(hold it like you’re going to press it overhead – and hang in there for as long as possible)

Finishers
One set of:
200 Meter Sandbag Carry
(every single week, because it’s the best thing for your soul – and your posterior chain)

followed by…

300 Meter Sled Push

Cleans felt good from the hang today

B) All sets at 250 + band tension

Conditioning:

A) 45 cals at 21:00
Re read the workout and realized I had 185 on the bar instead of 180

Felt good today. Row and box jump overs went fairly quick. Deads took a while.

B. No bands, used 255 and worked on speed

Condo: had limited access to gyms, so I used the typical Wednesday 30 min EMOM method in a hotel.
1- 12 alt DB snatch 50#
2- 12 DB squat cleans 35#
3- 10 ea. Single Arm DB overhead press 35#

Later

E 90 secs for 15 mins
10 lateral raise
10 reverse flies
10 front raise
10 Y-raise

Morning: A.) 2014 Regional Event 6. I know @tinomarini:disqus is gonna give me crap, but I used a stationary dip bar for the dips. 21 min cap was 39 cals and finished in 21:27. Still very happy with this.

Evening: A.) Worked up to 285 Hang Clean which I’m almost positive is a PR. Went for 290 and 295 because pull felt great, but couldn’t quite stand it up.
B.) Used 225 plus bands for deadlifts. Felt solid here.

B. 140 with medium band, I’m still not sure how to determine the band tension??
C. done, Bulgarians with 35 KB’s. I need to do these more often!!
Conditioning:
21 box jumps at the time cap. Then finished the box jumps (still struggle with these).

You can use a regular scale to determine band tension.

Primary strength:
A. Hang clean 95/100/105/110/115/120/125/130F/130F/130# pretty sure that’s the most I’ve ever hang cleaned!
B. 70# with green band
C. Used 55# on the barbell and then 20# db

Primary conditioning:
A. Capped it at 21 minutes. Made it 31 into my first set of wallballs. Had to use a bike since the class had all the rowers and used 85# for my deads.

Primary Strength
Hit 100% easily so I went for a 12lbs PR and almost stood it up. 232lbs will be mine next time and 250lbs soon!!!

Did primary conditioning with some of my advance athletes, didn’t have any of my aerobic machines available and it was raining hard so we just everything but the row. Almost got back to the box jumps

I blew through everything fast but could only do the dips 2 at a time. My dips and muscle ups are my weak point right now but not for long!!!

Deadlift done – 2 reps is a lot more painful than 1!
Regionals event 6: took the 21:00 time cap, finished the ring dips (first time trying this one!)

Afternoon: C.Three sets of: Bulgarian Split Squats x 8 reps each leg @ 30X1- kept it to 44lb KBs to keep explosive, and heavier is doable, but definitely not powerful. Left leg is harder to get quad to fire in sync with everything else. Single-Arm DB Row x 8 reps each arm @ 2111- 65lbs I will save Regionals Event 6 for later next week. Another competition?! I don’t want to be critical or sound like a killjoy but I think the last thing you should be doing after coming back from knee surgery is doing so many competitions. Not only could you potentially wear yourself out but you increase risk of re-injuring yourself. Be careful, be smart!

To be honest, last week was a “competition” but I did it with a friend and my work volume total for the day was dependent on what she could do. I did 50 DUs, 31 synchronized C2B, 36 synchronized Thrusters at 75lbs for the first event, Did a handful of KB single arm russian swings, cleans, and snatches at 53lbs for the second and about 15 power clean and Jerks at 125 for the third event. Did full cleans again because read it at 4 am and missed the “hang” part. But PRed my clean again from Saturday to 98! Saturday only got 96.

Conditioning 24:08. On the rower at 20:30

I don’t post much but I wanted Tino to know just this cycle I’ve PRed my snatch, clean, and back squat! Haven’t gotten 1, let alone 3 PRs, in awhile so wanted to let you know and say thanks!

Hang clean pr by 15#! Got 215. There is more there with better technique. Couple things were just off today on timing and being patient.

Gym is having a comp this weekend (I’m just judging!) so we needed to test a few wods before getting them realeased. Did two good conditioning pieces and felt good!

Regional wod:
17 box jump overs at 21 mins. Stopped there because my back was starting to flare up. Happy to get to the box. Ring dips took way too long
