OFF-SEASON PROGRAM
Session One

A.
Every 2 minutes, for 8 minutes (4 sets):
Snatch Balance x 2 reps
(pause for 2 seconds in the bottom position after each snatch balance)

Build in weight, but don’t go heavier than you can comfortably and safely bring back down to your back rack.

Followed by…

Every 2 minutes, for 6 minutes (3 sets) of:
Snatch x 3 reps @ 60-65%

Immediately followed by…

Every 2 minutes, for 6 minutes (3 sets) of:
Snatch x 2 reps @ 70-75%

Immediately followed by…

Every 2 minutes, for 10 minutes (5 sets) of:
Snatch x 1 rep @ 80-95%

B.
Three sets of:
Snatch Deadlift x 1 rep @ 9131
Rest as needed

Slow 3-second ascent paying attention to pressure through feet and torso angle, pause for a second at the top, then slow and controlled 9-second descent.

C.
Every 2 minutes, for 10 minutes (5 sets) of:
20 Russian Kettlebell Swings (32/24 kg)
12-15 Chest-to-Bar Pull-Ups

Session Two
A.
Take 15 minutes to build to today’s 2-RM Bench Press

Followed by…

Three set of:
Bench Press x 1 rep @ 95-100% of today’s 2-RM
Rest as needed

B.
Three sets of:
Incline Dumbbell Bench Press x 8 reps
Rest as needed
Pronated Wide-Grip Strict Pull-Ups x 10-12 Reps
Rest as needed

C.
Two sets of:
Bamboo Bench Press x 20 reps
Rest as needed

D.
Three sets for max reps of:
60 seconds of Strict Press (95/65 lbs)
Rest 30 seconds
60 seconds of Band Pull-Aparts
Rest 30 seconds

REGIONALS PREPARATION PROGRAM
Session One

A.
Five sets of:
Front Squat x 1 rep
Rest as needed

In five sets or fewer, build by feel to a “heavy” front squat. Once the load feels heavy and your barbell speed is noticeably slower, move on to part B.

B.
Every 2 minutes, for 20 minutes (10 sets):
Clean x 1 rep

Let feel dictate loading.

C.
Three rounds for time of:
7 Deadlifts (365/245 lbs)
7 Muscle-Ups

Session Two
A.
Three sets for times of:
50 Double-Unders
50-Foot Handstand Walk
(with 25-foot unbroken segments)
12 Alternating Dumbbell Squat Snatches (75/55 lbs)
Rest 2 minutes

B.
Take 3 minutes to draw out your foot work
Jump & Lands x 10 reps

Every minute, on the minute, for 4 minutes:
Drop to Split x 2 reps

and then . . .

Every 90 seconds, for 15 minutes, complete:
Jerk with a 2-second hold @ 80-85%

and then . . .

Every 2 minutes, for 6 minutes:
Jerk Dip x 2-3 reps @ 90+% of 1-RM Jerk

C.
Three rounds for time:
Run 800 Meters
95/65 lb Shoulder to Overhead x 25 reps

D.
Three sets of:
Barbell Good Morning x 4-5 reps @ 3111
Rest as needed
Supine Chinese Plank x 30 seconds (Max Load)
Rest 60 seconds
Prone Chinese Plank x 30 seconds (Max Load)
Rest as needed

A: snatch balance up to 215. Then worked up to 95%. Snatches felt really good and snappy almost the whole time…got tired at the end and 95% was hard. If I worked up quicker I may have PRed.

B: this was nasty. Doable though. Worked up to 105% of my snatch or weight without a belt.

c: grip killer. First 3 were unbroken c2b. Fell off to 7, 3, 2 for the last 2 sets. Unbroken kb.

Regional prep- Monday’s program -heavy snatch – 68kg (my max is 71) after the open I felt really off on snatch for a couple of weeks, but I’m finally feeling better, more confident and consistent. So I am happy hitting 68 today. – snatch DL/pull 4×3 at 75kg – did not do brother barto workout – If I did it I would have had to scale the weight down but logistics at the gym/ running outside was not do-able – squat – 5@85,3@95,1@102,1@108, for the triples, was supposed to do 108, but had to take weight down to 105×3 sets… Read more »

B. 465 which is my max from the floor haha
My bracing has improved so much this cycle. didnt feel like I rounded or hyper extended at all the bar just moved super slow haha
C. 285/295/305/315 these felt good
D. Took advantage of the hamstring curl machine at school and then did some banded good mornings because I feel like I get a good response from them

Managed 2 sessions today, but they were kinda condensed because I have an event at school tonight. Session 1: All the heavy breathing 🙂 A. 3 sets DU/HS walk/ DB snatch: 2:24/2:00/2:04 – first round I had to stop because I forgot to put my hair in my DU bun ?. Sucks whine your hair keeps hitting the rope! B. Deadlift/MU: 5:21 – did better on the DLs than I thought I would. Heavy deads get in my head a little bit. Off Season Session 1: A.I. 135/165/185/205 II. 145/155/160 III. 170/180/185 IV. 200/210/220/220 F/220 Hitting percentages but I know that 225 and up area is just In mental fog right now. B. Snatch Deadlifts at 225. This helped a lot with engagement in the lats. C. Went as far as the c2b went unbroken which was in the 12-15 window before I started missing the bar. Session 2:
Started it right after session 1.
Got 130# for 2, which is my old max!! Then did singles at 130#. So 5 reps at old max today! ??

35# for first set then did 45# for last two sets but only six reps. 10 wide pullups each time.

Bamboo press: 18s plus 5# Plates so up a total of 10# this week!

Averaged 12 reps or so on shoulder press. I did this last part after the noon class.

REGIONALS PREPARATION PROGRAM

Session One
A.worked up to 220 but was getting slower, so stopped there.

B.Got to 205, my inability to drop to the bottom is really hindering my Oly lifting

C. 4:39, had to sub bar MUS at the OTC for ring… thicker bar was tougher to grip. All bar MUs were UB, had a hard time because I had no O2. =)

150# for tempo pulls.
:50/:49/:50/:49/:68. 12 pullups. Every set UB besides last one cause I failed a couple trying to push it. Grip was gone. Overall happy happy. Pullups felt great and consistent.
