Dynamic Mobility and Activation
Every 90 seconds, for 15 minutes, complete:
Interval 1 – Ankle Mobility Drill x 30 seconds per side
Interval 2 – Thoracic Spine Drill x 45 seconds per side
Interval 3 – Hawaiian Squats x 5 reps per side
A.
Every minute, on the minute, for 4 minutes:
4-Position Halting Snatch Deadlift + Snatch
(mid-shin, mid-patella, mid-thigh, high hang)
*To be performed with an empty barbell for 2 sets then 75/55 lbs
and then . . .
Every 2 minutes, for 20 minutes (10 sets), complete:
Snatch x 1 rep
Build in weight over the course of the 10 sets. If you are feeling good, go for a new PR. We have been working on a snatch cycle for the past 7 weeks, trust your training and trust the positions we have been hitting every week.
If the bar speed doesn’t feel great today then stick with a weight that you feel technically sound with. The goal for today is to feel confident with your lifts.

Front Squat
*Set 1 – 2 reps @ 60%
*Set 2 – 2 reps @ 65%
*Set 3 – 2 reps @ 70%
*Set 4 – 1 rep @ 75%
*Set 5 – 1 rep @ 80%
Rest one minute, and then…
Every two minutes, for 10 minutes (5 sets):
Front Squat
*Set 6 – 85% x 1 rep
*Set 7 – 85-90% x 1 rep
*Set 8 – 90+% x 1 rep
*Set 9 – 90+% x 1 rep
*Set 10 – 90+% x 1 rep
C.
Five sets of:
Run 400 meters
Chest-to-Bar Pull-Ups x 15 reps
Push Press x 10 reps
Rest 90 seconds

95/65 lbs
Chin-over-the-Bar Pull-Ups x 15 reps
If you can’t run outside due to the weather then
1 – Consider moving to San Diego where the weather has no bearing on our outdoor activities
2 – Row 500 meters or Assault Bike x 20 calories

C. Did 3 rounds with row but I wasnt feeling good. First at 3:15, second @ 3:40, third 4:10.. C2b was heavy.

Snatches up to 160 (well under PR. Shoulder stiffness from the weekend. Kept missing forward. The weights are high enough, I’m low enough. but out of position. So it goes some days.)
Front Squat up to 280.
Then went for shoulder treatment at prehapbtoperform which was mainly graston and streches.
No WOD.
Meditated to calm the mind.
A) Last week was my first Snatch at 93#…today, I was able to get 5 @ 93#…very happy.
B) Up to 138#…failed at 143#
C) 3:23/3:16/3:16/3:16/3:18 (10-5 on all kipping c2B except last round went UB and all PP UB) My rest was 2 min. each round

B 205-225-245-275-295-315-325F I stopped here due to pain in my groin area. This happens when I squat heavy and I am not sure why.
C Did the assault bike version and all was good till round 5 when the wheels just shot off

I only seem to notice this on squats when i go “heavy”
with lighter weight it feels fine.

Shoulder & hip adductor tendon feeling better. Still dialed it back just to be safe.
A – Switched to power snatch – less strain. Up to 155. Felt pretty good.
B – Did tempo front squats instead @3111. Went to 205# (73%) with no issues.
C – Swapped C2B with elevated ring rows. 2:54, 3:08, 3:16, 3:20, 3:20. Basically 500m row and push press (UB) same every round. The ring rows gradually burned out.

B. Worked from 165 up to 275. Then hit 15# PR of 290! Felt good. Think I could get 300 next time with a belt and lifters. All the squat work is paying off.
C. 3:15, 3:28, 3:35(switched to pull ups in the middle. Was just too much strain on my shoulders/arms even doing singles.) 3:20, 3:08.
Very frustrated with C2B and MUs. Haven’t really seen any improvemention all year…
